Build Stronger Squats and Deadlifts From the Ground Up
Your feet are the first point of contact with the floor during a squat or deadlift. If the foot arch collapses, rolls outward, or loses pressure, the ankle, knee, hip and trunk may have to compensate before the bar has even moved. Developing foot arch activation can improve balance, force transfer and confidence under load.
This does not mean gripping the floor aggressively or trying to hold an exaggerated arch. The aim is a responsive, stable foot that adapts to the ground while maintaining useful contact. For Australian athletes, gym-goers, weekend warriors and field-sport players, this foundation can support better lifting technique and more efficient movement.
Why the foot arch matters under load
The medial longitudinal arch acts like a spring. It helps absorb force when the body lowers into a squat and contributes to stiffness when the body drives upwards. The small muscles within the foot, along with the calf, tibialis posterior and muscles around the ankle, help control this process.
When the arch drops excessively, the heel may lift, the ankle may roll inward and the knee may drift towards the big-toe side of the foot. A low arch is not automatically a problem, and many people have naturally flatter feet without pain. The important issue is whether the foot can control pressure and maintain alignment during a demanding movement.
A well-connected foot gives the hips and trunk a more reliable base. This matters in everything from a heavy barbell deadlift in a Melbourne strength gym to repeated landing and changing direction during an AFL or netball match.
How arch control supports the squat
In a squat, the foot should generally maintain three useful contact points: the heel, the base of the big toe and the base of the little toe. This is often called a tripod foot. These points help distribute pressure while allowing the ankle and knee to move naturally.
As you descend, the arch should deform slightly rather than remain rigid. This controlled movement allows the ankle to travel forward and the knee to track over the foot. On the way up, the foot should regain stiffness so force from the floor can pass through the lower limb and into the hips.
If the big-toe mound loses contact, the body may shift towards the outside edge of the foot. If the heel becomes light, the squat can turn into a forward-weighted movement. Both changes may reduce balance and make depth harder to control, particularly when wearing soft running shoes at a commercial gym.
How the deadlift setup changes
A deadlift requires a strong connection between the feet and the floor before the bar leaves the ground. The feet should usually be placed so the bar sits over the middle of the foot, with pressure spread across the heel and forefoot. Creating a gentle tripod contact can help prevent the body from rocking during setup.
Arch activation also influences hip position. When the foot rolls in excessively, the knee and hip may rotate with it, making it harder to create tension through the glutes and hamstrings. When the foot is stable without being clenched, the lifter can push the floor away while keeping the bar close.
For conventional deadlifts, think about “pressing the floor apart” without allowing the feet to slide. For sumo deadlifts, maintain contact through the inside edge of the foot while tracking the knees in line with the toes. The goal is controlled pressure, not maximum tension in every toe.
Finding the tripod foot
Start barefoot or in firm, flat-soled shoes. Keep the heel down, gently press the base of the big toe into the ground and maintain contact through the base of the little toe. Then imagine spreading the floor beneath you without curling the toes.
Hold this position for five to ten seconds while breathing normally. Repeat for several rounds on each side. The foot should feel active, but the calf and toes should not cramp. If the toes claw into the floor, reduce the effort and focus on broad, even contact.
This drill can be practised before lifting, during a warm-up at home or on grass at a local park. It is especially useful for people who spend much of the day in supportive shoes and rarely challenge the smaller muscles of the foot.
Useful exercises for foot and ankle control
The short-foot exercise is a simple way to develop intrinsic foot strength. Without curling the toes, draw the ball of the big toe slightly towards the heel to lift the arch a small amount. Hold briefly, relax and repeat. Keep the heel and forefoot grounded throughout the movement.
Single-leg balance can build control while the foot manages shifting body weight. Progress from standing near a wall to performing a shallow single-leg squat or a controlled heel raise. A slow calf raise is valuable because the calf and arch work together to manage ankle stiffness.
You can also practise a bodyweight squat while observing your feet. Lower slowly, pause at a comfortable depth and stand without allowing the arches to collapse or the toes to grip. Two or three sets of six to eight controlled repetitions can prepare the feet before strength work, whether you train in Sydney, Perth or a garage gym in regional Queensland.
Common mistakes that reduce stability
A frequent error is trying to create an arch by lifting the toes. This may make the foot look active, but it reduces useful contact with the ground. Another mistake is pushing the knees forcefully outward during every squat. The knees should follow the general direction of the toes rather than being driven into an exaggerated position.
Rigid footwear can provide a helpful lifting platform, especially for heavy squats, but it cannot replace foot control. Highly cushioned runners may make balance more difficult during deadlifts, while training barefoot may be unsuitable in some Australian gyms because of facility rules. Choose stable shoes that suit the exercise and the gym’s policy.
Pain is a separate issue from normal muscular effort. Sharp pain in the arch, persistent heel soreness, numbness or swelling deserves assessment from a qualified physiotherapist or podiatrist. Building arch activation into training
Use foot control as part of your warm-up rather than treating it as a separate rehabilitation task. Begin with tripod-foot holds, ankle mobility and bodyweight squats. Then perform lighter barbell sets while checking whether the heel, big-toe base and little-toe base remain connected.
Increase load only when the movement stays organised. A useful progression might move from a goblet squat to a front squat, or from a kettlebell deadlift to a barbell deadlift. At each stage, keep the bar path controlled, maintain steady breathing and stop a set if fatigue causes the feet to lose position.
For youth athletes, this approach can be taught with simple language such as “quiet feet” and “feel three points on the floor.” For adults returning to training after time away, it provides a practical way to rebuild confidence before adding intensity. Strong movement quality should come before chasing heavier numbers.
